Flexibility Is Range; Mobility Is Range You Can Own
Flexibility is the available range of motion (ROM) at a joint, limited by muscle-tendon extensibility, fascia, joint capsule, and the nervous system's willingness to allow length. Mobility is usable ROM: can they squat to a depth they can stand up from, rotate the thoracic spine without dumping the lumbar spine, or swing a leg through a kick they can decelerate?
A former dancer with huge passive splits and no control at the end range is flexible and not automatically mobile. A new lifter who reaches a box squat with a long spine and a braced trunk has useful mobility even if they cannot palm the floor. In group fitness you train owned range, not circus photographs.
That distinction changes cueing. Chasing deeper, deeper chases sensation. Finding a range you can breathe in, with the ribcage stacked over the pelvis, chases control. Body alignment language belongs here: stacked ribcage, hinged hips rather than a yanked lumbar curve as the only hamstring strategy, knees tracking over mid-foot in a standing quad stretch.
Three Stretch Types — and Where They Live
Dynamic stretching
Dynamic stretching is controlled movement through a range, usually repeating, with little or no long hold at end range. Leg swings in a comfortable arc, walking lunges with a reach, arm circles, inchworms, ankle rocks, and easy thoracic rotations are the group versions. The point is tissue temperature, synovial motion, and rehearsal of patterns the main body will use.
Dynamic work belongs mainly in movement prep. It is also the right tool between a warm-up and a jump block: you want range with excitability, not a long inhibitory hold on the prime movers. Keep speed honest. A wild ballistic kick that yanks a cold hamstring at high speed is not dynamic stretching. It is momentum plus a stretch reflex.
Static stretching
Static stretching moves into a mild-tension position and holds still. Typical group holds last about 15–30 seconds for many adults. Some older-adult or dedicated flexibility blocks use about 30–60 seconds. Repeating a stretch two to four times shows up in flexibility-focused hours. Those numbers are exercise-science heuristics used across group instruction, not a hidden official stopwatch law.
Static stretching belongs mainly after the main body, once tissue is warm and heart rate is coming down — the transition from 9.1. Mind-body and dedicated flex formats can spend much of the hour here because intensity never spiked the same way. A HIIT hour should still get some static range at the end; it should not open with five minutes of long static hangs on cold tissue.
Long static stretching of prime movers can reduce acute force and power for a short window after the hold. That is why you do not park a 45-second hamstring hang immediately before plyometric jumps. Dynamic prep, then power, then static in transition.
Ballistic stretching
Ballistic stretching uses bouncing or rebounding to throw a limb into end range. Momentum, not control, writes the last degrees. In mixed-level group flex it is a poor default. Sport-specific formats with prepared participants, ranges they already own, and a coach who can see every landing are the exception, not the 6 a.m. stretch circle.
Partner-yank stretching in a crowded room is a related trap. Planned contract-relax methods use a brief isometric then a relax, leaning on autogenic inhibition. They need consent, space, and skill. Strangers pulling on strangers' limbs is not group-safe programming. Keep partner stretches off the default menu.

Stretch-Reflex Implications: Spindle versus GTO
The nervous-system chapter built the receptors. This section spends them on stretch choice.
The muscle spindle lives in the muscle belly. It detects length and, especially, rate of lengthening. A rapid stretch — bounce at end range, pulse a hamstring fold, drop into a split — is a spindle stimulus. The spinal answer is the stretch reflex (myotatic reflex): the same muscle contracts. Protective in a slip. Counterproductive when the goal is length. That is why you do not bounce static stretches: each bounce is a new rapid stretch, and the spindle's answer is a clutch of the tissue you wanted to let go.
The Golgi tendon organ (GTO) sits at the musculotendinous junction. It detects tension. A still, sustained stretch (and a strong isometric) loads that sensor. One response is autogenic inhibition: spinal inhibition of the same muscle, so it may ease. Combined with simple habituation — the nervous system stops treating the new length as an emergency — that is why static stretches are held, not pulsed. The first seconds often feel tight. If the position is supported and pain-free, the same range can feel less like a fight by breath three.
Reciprocal inhibition is the third named circuit: when an agonist contracts, drive to the antagonist drops. A gentle quad set can make a hip-flexor stretch more available; a light glute squeeze can help a kneeling hip-flexor hold. It is a cue, not a treatment, and it never replaces a referral when the story is pain.
Put the three on the floor:
- Movement prep: prefer dynamic patterns inside a range the person already owns. You want motion. You do not want a protective clutch from a ballistic yank.
- Transition static: still, supported, breathe, about 15–30 seconds. Let tension speak to the GTO. If someone is pulsing, they are chasing sensation with the stretch reflex. Offer a block, strap, or wall so they can hold without yanking.
- Power blocks: skip long static hangs of the prime movers immediately before. Use dynamic rehearsal. Save the long hold for after.
Pain versus tension: mild tissue tension is the working zone. Sharp, radiating, joint-pinch, or a sudden tear sensation is a back-off. Modify the angle, shorten the range, add a prop. If pain persists, stop that stretch and stay inside scope — observe, modify, refer. You do not diagnose a disc from a hamstring fold.
Group-Safe Flexibility, Not Forced ROM
Crowd constraints change the menu:
- Offer standing, seated, and chair versions of the same stretch.
- Wall, barre, block, strap so people can hold still without bouncing.
- Cue a long-spine hip hinge as an option in hamstring work rather than only a rounded standing toe-touch. Body alignment here is joint strategy.
- Avoid forcing end range. The person who looks stiff may have a joint that should not go there today.
- Osteoporosis caution: aggressive loaded spinal flexion as the only stretch is a poor default. Offer supported, more neutral options.
- Wet aqua decks and crowded yoga rooms are slip-and-collision environments. Choose positions people can enter and exit without crawling through neighbors.
- Stretch what you trained. Random neck circles after a cycle class are not a substitute for calves and hip flexors.
A flexibility-objective class (the hour is the stretch) still follows the same physiology: raise temperature with easy movement first, then longer static or mind-body holds. A fusion class can place a short dynamic mobility mini-block in prep and a longer static block in transition without pretending every component was maxed.
Use the five evaluation questions on every stretch you demo: What is the purpose — length, control, or just filling music? Are they in the muscle you named or dumping into a joint? Any safety problem (bouncing, forcing, partner yanks, cannot breathe)? Can they keep the position for the hold? For whom is this inappropriate (some pregnancy positions, floor-down-and-up, unstable shoulders)?
If you remember only one pair: spindles hate surprises; GTOs can accept a still load. Dynamic for prep. Still static for transition. Ballistic off the default mixed-level menu.
