13.1 Flexibility and Mobility Technique

Program Execution is the largest NSCA-CPT domain. A slice of those 50 scored items — and a noticeable share of the exam’s 25–35 video and/or image items — ask whether you can see a stretch, name it, and decide if the setup is safe. You are not scoring how “deep” the pose looks. You are scoring body position, range of motion, speed and control, cueing, muscular involvement, breathing, and safety.

Flexibility, Mobility, and the Stretch-Shortening Cycle

These three words share a root and fail different items if you swap them.

Flexibility is the available range of motion (ROM) at a joint or series of joints. A client who can passively raise a straight leg to 80° of hip flexion has that much hamstring/hip flexibility, even if they cannot control the last 20°.

Mobility is the ability to move actively through available ROM with control — flexibility plus stability plus motor control. A client who owns 80° of passive hip flexion but collapses the lumbar spine when they hinge is not “immobile at the hip” in a simple sense; they lack controlled mobility in the pattern you asked for. Mobility drills often look like slow, loaded-through-range work (controlled articular rotations, goblet squats to a box, wall slides), not a long passive hold.

The stretch-shortening cycle (SSC) is a performance mechanism, not a stretching method. The muscle-tendon unit is stretched eccentrically, briefly stored, then shortened concentrically. Elastic energy and the stretch reflex contribute if the pause in the middle — amortization — is short. Jumping, bounding, and sprinting use the SSC. A 30-second static hamstring hold does not train the SSC. Putting “do plyometrics to improve flexibility” or “static stretch to potentiate the SSC before a 40-yard dash” on an exam sheet is a Domain 3 mix-up. SSC technique belongs in 13.3; the definition belongs here so you do not treat every “stretch” word as a flexibility drill.

Worked distinction: Maya can be pushed into a split-like hamstring range with a partner (flexibility). She cannot lower into a Romanian deadlift without rounding (mobility gap in a hinge). She also cannot rebound a jump without a long pause (poor SSC use). Those are three different coaching problems. Stretching her passively before every jump will not fix the hinge or the amortization.

Static stretching

Body position: Align the target joint so the stretch is on the intended tissue, not a substitute joint. A “hamstring stretch” that rounds the lumbar spine is mostly a spinal-flexion drill. Keep a long spine, a quiet pelvis, and the knee position the method calls for (soft knee versus locked knee is a coaching choice, not an accident).

ROM and intensity: Move to mild discomfort — tightness you can breathe through — not pain, not nerve zinging, not a catch. Pain is a stop, not a badge.

Speed and control: Enter slowly. No bounce. Exit slowly.

Muscular involvement: The target muscle should lengthen under low activity. If the client is gripping, shrugging, or bracing as if in a max lift, they are fighting the stretch.

Breathing: Inhale to set position; exhale into the hold. Do not valsalva a static stretch.

Cueing: “Find tightness, not pain. Keep this ribcage down. Breathe out and stay.”

Safety: Unstable joints, acute strains, and clinician-restricted ROM are not “stretch harder” problems. After a session that needed power or heavy strength, static stretching is a better default than before it. NSCA-linked program-design teaching is explicit that pre-event static stretching of prime movers can reduce force, power, and sprint performance; chronic stretching still belongs in the week because it can improve ROM over time.

Worked session: After a strength session, two 20-second static hip-flexor holds per side (about 40 seconds, heading toward a 60-second accumulation with a third hold) is ordinary adult programming. Doing those same 20-second holds immediately before a vertical-jump test is the timing error.

Dynamic stretching

Body position: Adjacent joints stay quiet while the moving joint travels. A leg swing that yanks the lumbar spine into extension is not a hip-flexor warm-up.

ROM: Start inside a comfortable range and grow range as temperature rises. Never force past control.

Speed and control: Smooth, rhythmic, controlled. Speed can increase; wild momentum cannot.

Muscular involvement: The movers of the pattern are active. This is rehearsal, not a dead hang at end range.

Breathing: Match the rhythm; do not hold the breath at the end of each swing.

Cueing: “Tall posture. Swing only as far as the pelvis stays quiet.”

Safety: Dynamic work belongs in the warm-up because it raises temperature and grooves the upcoming task — walking lunges before lunges, arm sweeps before pressing, easy skips before acceleration. It is a poor first choice on an acutely injured tissue that cannot tolerate repeated end-range motion.

Ballistic stretching

Ballistic stretching uses bouncing momentum to carry a segment to or past end range. It is not “dynamic stretching done faster.” Dynamic stretching stays inside control; ballistic stretching chases range with rebound.

Use it only for selected trained athletes whose sport actually needs that end-range, high-speed motion (for example, a kicker who already owns the pattern and is warm). It is a poor default for a new adult client, an older adult, a prenatal client, or anyone with a recent strain. Pre-event ballistic stretching, like aggressive static and PNF work, can also blunt explosive performance.

Video fail: Rapid bouncing toe-touches in a general-fitness warm-up, client grimacing, lumbar spine flexing hard. Name it ballistic, mark it inappropriate, cue a controlled dynamic hinge or a post-session static hold instead.

PNF stretching — a partner skill

Proprioceptive neuromuscular facilitation (PNF) stretching pairs a stretch with a brief submaximal contraction, then a new stretch. Common teaching variations:

  • Hold-relax: Passive stretch to tightness → client isometrically contracts the target muscle against the partner (~6 seconds) → relax → partner takes a new passive stretch. Classroom physiology: autogenic inhibition (Golgi tendon organ).
  • Contract-relax: Similar, but the contraction of the target may include a small concentric action through range before the new stretch.
  • Hold-relax with agonist contraction (often taught as CRAC): After the target relaxes, the client actively contracts the opposite muscle to pull into the new range, with the partner assisting. Classroom physiology adds reciprocal inhibition.

Body position: Partner’s hands on a bony lever they can control, not on a joint line they can shear. Client’s spine stays the posture you intended.

ROM: Each new stretch still stops at mild discomfort, not pain. The contraction is submaximal, not a max-effort wrestling match.

Speed and control: Slow. No bounce on the follow-up stretch.

Cueing: Agree on a 0–10 tightness scale before you start. “Push into my hand at about a 4. Now melt. I will take a little more only if you can breathe.”

Breathing: Client must be able to talk. A held breath during the isometric is a technique error.

Safety: PNF is a partner skill. An untrained spouse yanking a hamstring in a gym class is not PNF. Do not use aggressive PNF on an unstable or post-surgical joint. Pre-event PNF of prime movers can reduce acute power — same timing logic as static stretching.

Active-isolated stretching

Active-isolated stretching (AIS) (Mattes-style teaching) uses an active contraction of the agonist to move the target muscle into range, a very short end-range (about 1–2 seconds), and several repetitions (often 8–10). A rope or strap may lightly assist at the end; it must not replace the active contraction.

Why it is on the outline: AIS trains active control of the new range, which is closer to mobility than a long passive hang. Reciprocal inhibition from the agonist contraction is the usual teaching story.

Video pass: Client lies supine, actively lifts one straight leg by contracting the hip flexors, pauses one to two seconds at tightness, lowers, repeats; strap only kisses the foot at the top. Video fail: Client uses the strap to bounce the leg past pain for 30 seconds and calls it AIS.

Static stretching is still valuable. Chronic stretching can increase ROM. The error is using it as a universal “safety ritual” immediately before a jump, sprint, or heavy strength test of those same muscles.

When the clip rolls, ask:

  1. Position — Is the target joint actually the one being stretched?
  2. ROM — End range or mid-range? Compensations at the spine or opposite hip?
  3. Speed/control — Static stillness, dynamic control, or ballistic bounce?
  4. Cueing — Would you stop this or change the method?
  5. Muscles — Is the intended tissue loaded, or is a substitute joint doing the motion?
  6. Breathing — Face relaxed, or breath held?
  7. Safety — Pain face, partner overpowering, cold ballistic, or special-population mismatch?

Worked video stem: A 28-year-old recreational lifter will squat heavy in 3 minutes. The trainer has the client bounce at the bottom of a toe-touch for 45 seconds. That is ballistic, poorly timed, and the wrong intensity cue. Replace it with a general raise in temperature and dynamic squatting patterns; save static hip and ankle work for after the squats or another day.
